Decide your number before you write the list
This week is built at roughly 1,450mg of sodium a day, which is the lower DASH arm. If you are doing the standard 2,300mg version, the same menu works and you get about 850mg of headroom, which buys you olives, feta, a slice of good bread with dinner or a restaurant lunch on one day. Pick the number first, because it changes what you buy rather than what you cook. Anyone on blood pressure medication should confirm the target with their own clinician.
The Sunday shop, and the four unsalted swaps that do the heavy lifting
Buy no-salt-added tinned tomatoes, no-salt-added beans, unsalted stock and unsalted nuts. Those four cost the same as the salted versions and save close to 2,000mg across the week on their own. Then: two pounds of chicken thighs, a pound and a half of cod or another white fish, a dozen eggs, plain yogurt, milk, oats, brown rice, whole-wheat pasta, lentils, and roughly ten pounds of vegetables and fruit. That last number looks absurd written down and disappears by Thursday.
Sunday prep, ninety minutes, and it is not batch-cooked mush
Cook a pot of brown rice and a pot of lentils. Roast two trays of vegetables, one of root vegetables and one of peppers, courgette and onion. Hard-boil six eggs. Make one jar of lemon tahini dressing and one of vinaigrette with mustard and sherry vinegar. Wash and dry greens. That is components rather than finished meals, which is why the food is still worth eating on Thursday. Total about ninety minutes with two things in the oven at once.
Two breakfasts, rotated, both under 300mg
Oats cooked in milk with banana, walnuts and cinnamon, about 180mg of sodium and 8g of fiber. Or two eggs with spinach and a slice of the lowest-sodium bread you can find, about 290mg if you keep the bread to one slice. Bread is the trap here: many loaves run 150mg a slice and some run 250mg. Read the label once, pick a loaf, and stop thinking about it. Yogurt with berries and seeds is the third option when you want no cooking at all.
Lunches that survive a commute
Lentils and roasted vegetables with lemon tahini and a boiled egg. Chicken thigh over greens with tomatoes, cucumber and vinaigrette. A brown rice bowl with the second tray of roasted vegetables, chickpeas and a spoon of yogurt. All three assemble in four minutes from Sunday components, all three land between 250 and 400mg of sodium, and none of them go soggy because the dressing travels in a separate small jar. That last detail is the entire difference between a packed lunch you eat and one you throw out.
Seven dinners with the sodium tallied
Baked cod with cherry tomatoes and rinsed capers, about 420mg. Chicken thighs roasted over potatoes and carrots, 380mg. Lentil soup built on unsalted stock with lemon at the end, 340mg. Whole-wheat pasta with a no-salt-added tomato sauce and a parmesan rind pulled before serving, 450mg. Salmon with roasted peppers and brown rice, 400mg. A frittata with the last of the roasted vegetables, 390mg. And a bean and vegetable chili with plenty of paprika and a squeeze of lime, 300mg.
Where this plan actually breaks
Three places, every time. Restaurant meals, which can carry 1,500 to 3,000mg in a single plate, so plan them rather than absorbing them. Bread and cheese creep, where two extra slices and a generous hand with the feta quietly adds 600mg. And the mid-afternoon crash that sends you to a vending machine, which is a protein and fiber problem at breakfast rather than a willpower problem at three o'clock. Fix breakfast and the third one solves itself.
What the week actually delivers
Across the seven days this lands near 1,950 calories, 98g of protein, 34g of fiber and 1,450mg of sodium a day, with potassium comfortably above 3,500mg from the produce, potatoes and legumes. The fiber number is the one people notice first, and it is worth ramping into over a few days rather than tripling your intake on Monday. - Can I eat out on a DASH meal plan?
- Yes, but budget for it rather than hoping. A single restaurant entree commonly carries 1,200 to 2,500mg of sodium, which is most or all of a day. The workable pattern is to eat out once or twice a week and run those days as the 2,300mg version rather than the 1,500mg version. Grilled protein plus vegetables plus dressing on the side, no bread basket, no soup, and skip the sauce that arrives poured over the top rather than beside it.
- Do I have to weigh and count sodium forever?
- No. Count for about two weeks, which is long enough to learn where your own sodium actually lives, and then stop. Almost everyone finds the same three or four culprits, usually bread, deli meat, sauces and cheese. Once those are swapped, cooking from ingredients keeps you inside the target without arithmetic. The people who stay stuck counting are usually still eating mostly packaged food, where the number changes with every brand.
- Is this plan enough food?
- For most people, yes, at around 1,950 calories with 98g of protein. If you are training hard, tall, or losing weight you do not want to lose, scale it by adding rather than by changing the pattern: another half cup of rice or lentils at two meals, an extra egg at breakfast, a larger fish portion. Adding olive oil is the easiest way to add calories without adding sodium, and it fits the pattern rather than fighting it.
- Can I do this plan vegetarian?
- Easily, and it gets easier, because the highest-sodium items in the week are the cheese and the fish. Replace the cod and salmon with tofu braised in the same tomato and caper base, and the chicken with white beans or chickpeas roasted hard on a tray. Protein lands around 78g rather than 98g, which is fine for most people, and fiber climbs past 45g, which you should ramp into. Keep the eggs and yogurt and nothing else needs rethinking.
- How soon will I see a blood pressure change?
- In the DASH feeding trials most of the movement appeared inside two weeks, with the full effect visible by around week eight, and the change was larger in people who started with higher pressure. Home readings bounce a lot day to day, so take them at the same time of morning, seated, after five minutes of sitting still, and compare weekly averages rather than individual numbers. Report what you see to whoever is managing your medication.
