How this week is built: fish twice, a green on every plate, one Sunday prep
The plan runs on three rules from the mediterranean diet recipes guide: fish twice in the week, a vegetable on every dinner plate, and one hour of prep on Sunday that turns weeknights into assembly. Nothing here is fussy, most dinners are under 45 minutes, and lunches are mostly leftovers dressed a second way. Daily targets land around 1,750 calories, 100g protein, and 40g fiber per adult; scale portions up or down from there.
Sunday prep, 60 minutes: roast two trays, cook grains, make one marinade and one dressing
Timer starts, done in an hour. Two sheet pans of vegetables at 425F (broccoli, cauliflower, red onion on one; sweet potato, zucchini, pepper on the other). Two cups of farro or quinoa cooked in broth. The Greek-lemon marinade (olive oil, lemon, garlic, oregano, salt) and one lemon-tahini dressing in mason jars. This is the same sequence as the week-1 mediterranean meal prep, and it front-loads five weekday lunches.
Monday, greek lemon chicken with grains and roasted vegetables, 36g protein
Marinated chicken thighs seared in cast iron, 6 minutes a side, served over Sunday's farro with a scoop of the roasted vegetables. The greek lemon chicken recipe has the full method; 40 minutes, 4 servings. Cook the whole batch, Tuesday and Wednesday lunches come out of the leftovers.
Tuesday, mediterranean bowl for lunch, white bean and kale soup for dinner
Lunch is a mediterranean bowl built from Monday's chicken, grains, roasted vegetables, feta, and the lemon-tahini dressing, ten minutes of assembly, 30g+ protein. Dinner is a fast white bean and kale soup in the Dutch oven, 30 minutes, six servings, with crusty bread. The soup carries into Thursday's lunch.
Wednesday, sheet-pan mediterranean chicken, one tray, 38g protein
The busiest-night default: the sheet-pan mediterranean chicken, thighs with cherry tomatoes, olives, red onion, and feta melted on at the end, 35 to 40 minutes and one pan to wash. Serve with the last of the roasted vegetables or a quick bagged salad. Leftover chicken becomes a grain-bowl lunch Thursday.
Thursday, sardine pasta, 20 minutes and under 500 calories
The weekday fish night. Chickpea pasta, one tin of sardines, garlic, chili flakes, lemon zest, and toasted breadcrumbs, an Alison-Roman-ish move that lands in under 20 minutes at 32g protein. If sardines are a hard no, swap a white-bean and tomato pasta and keep walnuts and flax elsewhere in the week for the omega-3s.
Friday, sheet-pan Greek cod, the second fish night
Cod fillets with lemon, olive oil, oregano, cherry tomatoes, and olives on a sheet pan at 400F for 12 minutes, delicate fish wants the lower heat. Pull the cod when it flakes. Serve over any grains and vegetables left in the fridge; this is the end-of-week clean-out dinner, and it takes fifteen minutes.
Weekend, shakshuka and a mediterranean couscous salad
Saturday is a bigger breakfast, shakshuka in a 10-inch skillet (good jarred marinara, cumin, paprika, eggs poached in the sauce, feta and parsley to finish). Sunday lunch is the mediterranean couscous salad, herby and cold, that doubles as the next week's prep starter. Dessert stays Mediterranean: Greek yogurt with honey and walnuts, or a cottage cheese ice cream bar.
Shopping list by section, roughly $95 to $125 for two adults
Protein about $45 (chicken thighs, cod, sardines, feta). Produce about $30 (greens, tomatoes, cucumber, lemons, herbs). Pantry about $25 (farro or quinoa, canned beans, chickpea pasta, an olive-oil top-up). Dairy about $15 (feta, Greek yogurt, eggs). Daily macros, and how to adjust them
The week averages 1,700 to 1,900 calories, 90 to 110g protein, and 35 to 45g fiber per adult per day, with sodium in the 2,000 to 2,400mg range depending on how heavy you go on feta and olives. To lose weight, hold the protein and fiber and trim grains and oil at lunch; to gain, add a second protein to the bowls and an extra grain scoop. - Is this a strict plan I have to follow exactly?
- No. It is a scaffold, seven days of real meals built from recipes already on this site, with the shopping and prep sequenced so the week runs itself. Swap any dinner for another Mediterranean recipe you prefer, move the fish nights around, or repeat a favorite. The point is the pattern (fish twice, vegetables at every meal, olive oil as the fat, whole grains and legumes), not hitting a specific dish on a specific night.
- How many calories is this Mediterranean meal plan?
- It averages roughly 1,700 to 1,900 calories per adult per day as written, with about 90 to 110g of protein and 35 to 45g of fiber. That is a maintenance-to-mild-deficit range for most adults. To create a clearer deficit, trim the grain and olive-oil portions at lunch while keeping the protein and vegetables intact; the fiber and protein are what keep you full, so cut elsewhere first.
- What if I don't want to do the full Sunday prep?
- Do the 30-minute version: just roast two trays of vegetables and cook one pot of grains. That alone covers three of the five weekday lunches. Make the marinade and dressing fresh during the week instead of ahead, you will spend about ten extra minutes on those nights, but the plan still works. The full hour of prep is a convenience, not a requirement.
- Can I do this plan without fish?
- Yes. Swap Thursday's sardine pasta for a white-bean and tomato pasta and Friday's cod for the sheet-pan Mediterranean chicken or a chickpea dish. You lose the direct omega-3 contribution, so lean on walnuts, ground flax, and chia across the week, and consider an algae-based supplement. The rest of the pattern (olive oil, legumes, whole grains, vegetables) stays fully intact.
- How do I scale this for a family of four?
- Roughly 1.5x the ingredients rather than 2x, since children usually eat less than adult men. The grain-bowl lunches and sheet-pan dinners scale linearly. The sardine pasta is the one outlier kids often reject, so that is the night to make a simple pesto pasta for them and keep the sardine version for the adults. The shopping list moves up proportionally.
