Mediterranean diet food list

The Mediterranean diet sorted into three tiers, eat freely, eat weekly, and ease off, with the actual foods, brands, and portions, not a vague pyramid. Print it, take it to the store, and pair it with the Mediterranean diet recipes pillar and the week-1 meal prep.

  1. 01

    Eat freely: vegetables, every day, in quantity

    Leafy greens, tomatoes, cucumbers, peppers, eggplant, zucchini, onions, garlic, artichokes, broccoli, cauliflower. A vegetable on every plate is the rule, not a side garnish. Fresh or frozen both count. This is the base of the pyramid and the base of every recipe in the Mediterranean hub.

    Eat freely: olive oil, the everyday fat

    Extra-virgin olive oil, 2-4 tablespoons a day, is the fat that PREDIMED isolated as protective. Graza for finishing, California Olive Ranch for cooking. Not a teaspoon, not a mist, the studied populations use it generously on vegetables, grains, and bread.

    Eat freely: legumes and whole grains

    Lentils, chickpeas, white beans, fava (drained and rinsed from a can is fine). Farro, bulgur, brown rice, quinoa, whole-grain bread and pasta (Jovial, De Cecco whole-wheat). Three to four legume meals a week is the fiber engine, 35-45g a day on a real Mediterranean week.

    Eat freely: fruit, nuts, herbs

    Berries, citrus, figs, grapes, melon, stone fruit. Walnuts, almonds, pistachios (a small handful daily). Fresh herbs in quantity, oregano, dill, parsley, mint, basil, and a lot of lemon. Fruit is the default dessert.

    Eat weekly: fish and seafood, twice or more

    Salmon, sardines, mackerel, anchovies, cod, shrimp, mussels. Twice a week minimum for the omega-3s. Wild Planet sardines are the weekday cheat; a sheet-pan cod is the easy dinner. This is the protein that defines the pattern.

    Eat weekly: poultry, eggs, and fermented dairy

    Chicken and turkey a few times a week (the greek lemon chicken is the template), eggs in moderation, and fermented dairy, plain Greek yogurt, feta, a little aged cheese. Yogurt with honey and walnuts is the Mediterranean dessert. Full-fat and plain, not sweetened.

  7. 07

    Ease off: red meat and sweets, occasional only

    Red meat a few times a month, not a few times a week. Sweets are a sometimes-food, fruit, a square of dark chocolate, a small pastry on the weekend. You don't ban these; you move them to the edges of the week.

  8. 08

    Cut back: ultra-processed food, refined grains, added sugar

    Packaged snacks, sugary drinks, white bread, refined-grain cereals, processed meats. This is the one category to actively reduce. The NOVA classification is the useful frame, it's ultra-processed food, not 'processed' food like cheese or olive oil, that the evidence flags.
